When you hold a stretch, the muscle barely changes at first. Your nervous system raises its tolerance for the lengthened position, so the joint angle you reach grows because your body allows more; real structural change takes months 1. Dynamic stretching works differently: swinging a limb through its arc warms tissue and primes the motor units for what's coming 2. A long static hold does the reverse, draining the springiness power moves rely on 3.
For range of motion, both work. A few weeks of regular practice adds 5 to 15 degrees per joint, and the gains hold as long as you keep at it 4.
Timing is the catch. A static hold of a minute or more right before max effort costs about 5% off peak strength and 2% off power and sprint speed for most of an hour 5. Short holds plus dynamic work mostly erase that 6; dynamic work alone stays neutral to slightly positive 2.
It does not prevent injury. Across 26,610 people, stretching cut injuries by a non-significant 4%; strength training cut them by 66% 7.
The whole rule: dynamic before, static after.
The floor is two to three sessions a week 8. One session resets within the hour, so give it a month before the change shows 9.
The pre-workout swap lands in week one. Trade the hamstring-fold ritual for leg swings and lunges, and the first set of squats just sits better: knees track cleaner, hips open, the bar less of a fight 2.
The range-of-motion gains take two to four weeks. Top shelf without tiptoe, shoes on without bracing, off the couch in one motion. Gains plateau around eight to twelve weeks, and a month off gives most of it back 4.
The honest payoff is daily-mechanics ease, not a personal record: chronic stretching doesn't reliably make you faster or stronger 3.
The fine print โ when to skip it, and what people get wrong
Pre-game static stretching doesn't prevent injury 10 or cut next-day soreness 11. The reverse myth is also wrong: short holds followed by dynamic work don't wreck performance 6.
Sluggish on the bar after pre-lift stretches is the one-hour force drop; move static work to after 5. Quitting after a week confuses the acute reset with the chronic gain, which needs a month 9.
Hypermobile joints: more end-range stretching worsens instability. Do strength work around the loose joint and skip the deep holds.
