Morning Mobility Routine
Your joints stiffen overnight, and muscle stiffness peaks the moment you wake, then falls as you move Behm et al. 2016. Most people just shuffle through the rusty first hour and wait it out. Spend five to fifteen minutes each morning taking every major joint through its full active range instead, and the creaking stops. Free, short, no equipment. Two weeks of it reliably widens the range a joint will give you Konrad et al. 2024. The only hard part is doing it daily.

Movement is what services the joint. Circling it pumps synovial fluid through cartilage, which has no blood supply of its own. End-range tension keeps the nervous system's map of where the joint can safely go; lose that map and it stops trusting positions it used to own. The shoulder you don't take overhead today loses a little overhead tomorrow.

Range of motion is the settled part. Two weeks of consistent stretching reliably increases how far a joint moves; the early gain is mostly the nervous system updating its safe range, tissue changes following over months 1. One session buys under thirty minutes 2, so repetition is the whole point.

The neck is fixed at the mid-back. Split adults with forward-head posture between mobilising the thoracic spine and working the neck directly, and the thoracic group wins on every measure at four weeks: head angle, neck range, pain, disability 3. For back pain, stretching is first-line treatment 4, though core-stability work beats it head-to-head 5.

Do nothing and the range narrows on a schedule: shoulder abduction falls about six degrees a decade, hip flexion six to seven, faster after your seventies 6. It stops being cosmetic at the far end. Losing ankle dorsiflexion predicts falls, and people who can't hold a ten-second one-leg stance in their sixties die at nearly double the rate over the next seven years 7. People who can't reach their toes in middle age even have stiffer arteries 8.

Move slowly, with light tension, no momentum or straining. Morning tissue is stiffer than evening tissue; you are after daily access, not a personal best.

What the days, weeks, and years buy you.

  • Within a week: the first squat, overhead reach, and long stride stop being a negotiation with stiff joints, and the rusty first hour goes away.
  • Within a month: self-reported neck and back stiffness drops; forward-head posture shows measurable change at four weeks 3.
  • Over years: the six-degrees-a-decade curve isn't destiny for the joints you keep using. The hip that opens at fifty still opens at seventy, and the fall that takes other people doesn't take you.
The fine print โ€” when to skip it, and what people get wrong

Half-asleep with no tension trains nothing โ€” the surrounding muscle has to work through the range. Skipping the joints a chair takes out (mid-back, hips, ankles) for easy neck and wrist circles misses the point. Quitting at week three: the adaptation needs two weeks to start and most of a year to mature, so five minutes most days beats forty-five for three weeks.

"Morning stretching is dangerous on cold tissue." Only long static holds right before maximal effort blunt performance 2; short holds hours before any hard work don't. "Mobility and flexibility are the same." Flexibility is how far something else can push a joint; mobility is how far you move it under your own control. This trains the second.
