The Gut Mucus Layer
Your colon lines itself with a clear gel, rebuilt every few hours from one sticky protein, that holds your gut bacteria off the cells underneath. Starve those bacteria of fiber and they run out of food and start eating the gel; within days the barrier thins and bugs press on the wall, the exact thing it exists to stop Desai et al. 2016. Two levers rebuild it: more fermentable fiber, fewer emulsifiers. That gel is a cleaner reason high-fiber eaters get less colon cancer.
Know Evidence Moderate Chapter Gut

The gel is mostly one molecule. Goblet cells in the colon wall pump out MUC2, which swells about a thousandfold on contact with water and crosslinks into a sugar-coated net 1. The inner half is so dense bacteria can't get through it; the looser outer half is where the microbiome lives and feeds 2. Some bacteria eat that sugar coating for a living. On a fiber-rich diet they stay in their lane; starved of fiber, the rest of the community switches to the gel too 3.

Fiber is the on-switch; emulsifiers are the leak. In mice on identical bacteria, cutting fiber thinned the inner layer within six days until bugs touched the wall; adding fiber back restored it 3. Food emulsifiers thin it from the other end. Carboxymethylcellulose (CMC / E466) fed to healthy adults at 15 g a day for eleven days moved their gut bacteria measurably closer to the colon wall and stripped short-chain fatty acids from their stool 4. In ulcerative colitis, the inner layer is already penetrable even in tissue that isn't flaring, so mucus failure comes before the inflammation 5.

Three moves, one direction.

Don't chase perfection or a probiotic capsule. The mortality curve flattens once you're near 30 g and off the ultra-processed default 7, and single strains only helped mice with fiber also present 8.

Small and slow, then quietly large.

  • Within a month: bowels steadier, the after-dinner bloat you'd stopped noticing quiets.
  • Within months: raised inflammatory markers come down; energy and mood lift by a noticeable but undramatic amount.
  • Over decades: the payoff is an event that doesn't happen, like the polyp not found at fifty. Roughly 10% less colorectal cancer risk per 10 g of daily fiber runs through this chain 9.
The fine print — when to skip it, and what people get wrong

"Leaky gut" as a cure-every-complaint wellness diagnosis is marketing layered on real biology: the barrier is measurable, the supplement grab-bag isn't 10. Bone broth doesn't reseal your intestine; drink it if you like it, not as a protocol.

Don't escalate fiber during an IBS or IBD flare; start with soluble, low-FODMAP fiber (psyllium, oat β-glucan) under a doctor's eye. With metabolic syndrome or fatty liver the case is sharpest; pasteurized Akkermansia improved insulin sensitivity in one small trial 11.
