Adenosine is the molecule that builds up while you're awake; when it fills its receptors, you feel tired. Caffeine is the same shape and parks in those receptors without switching them on, like a key in a lock that never turns 1. Your liver clears it with an enzyme called CYP1A2. Most people clear half a dose in about five hours; some in two, some in nine 2.
The upside is well-mapped. At half a cup to three cups, caffeine reliably sharpens reaction time and alertness; taken before exercise it lifts endurance and strength a few percent each 3 4. Drinkers at three to four cups a day run about 17% lower all-cause mortality than non-drinkers 5, and each daily cup links to roughly 8% lower depression risk 6.
The cost is the afternoon cup, and it hides. Caffeine six hours before bed cuts total sleep by a full hour and coarsens its structure. The people it happened to reported sleeping fine; the equipment said otherwise 7. That gap is the trap: the bill lands as tomorrow's fatigue, paid with a stronger first cup. Cluster your coffee in the morning instead and you sit in the cohort with 16% lower all-cause and 31% lower cardiovascular mortality than same-dose all-day drinkers 8.
Two or three cups, all before lunch, then stop. The dose is the easy part; the cutoff is where the protocol works or quietly fails.
One gene changes the answer. A common variant of CYP1A2 (rs762551) sorts you into two camps. Fast metabolizers, roughly half of people of European descent, clear a dose in two to four hours and tolerate later coffee 2. Slow metabolizers hold caffeine 40% longer, and it costs them: at four or more cups a day their heart-attack risk runs 64% higher than light drinkers, while fast metabolizers see none of it 11. In cyclists, a dose that sped fast metabolizers up made slow metabolizers 13.7% slower 12. Hold the morning-only pattern and the arc is the same for most people. Within a week mornings sharpen and the 3 PM crash fades, because it was a sleep problem the late coffee was masking. By month's end you're sleeping 30 to 45 minutes longer for the same time in bed 7. Over a decade you sit in the morning-pattern group the 2025 data found 16% ahead of the all-day drinkers on the same amount of coffee 8.
The fine print โ when to skip it, and what people get wrong
Skip it or cut it hard if: pregnant or breastfeeding (cap 200 mg/day, one strong cup) 13; uncontrolled high blood pressure or a rhythm condition 14; panic disorder 1; on fluvoxamine or ciprofloxacin, which can quadruple your caffeine levels 9.
"I sleep fine on late coffee." Self-report and the lab disagree; the fog next day is the cost 15. "Coffee dehydrates you." Not at normal doses; fluid balance is neutral or positive 9. "I have tolerance, it does nothing now." You tolerate the felt lift but almost none of the sleep disruption 16.
The escalation loop: a 3 PM cup drifts to 4 PM, then a third cup, each degrading sleep and explaining itself as needing more coffee. Reset with one rough morning and 7 to 10 days of holding the cutoff 15. Anxiety read as productivity: above 400 mg the alertness tips into a racing, urgent feeling that isn't focus, it's dose 1.
