The timing is biology. Your alertness signal dips after lunch. A nap in that window drops you off in minutes; the same nap at 11:00 won't take, because the wake signal is still too loud.
The heart bonus is a maybe. One large cohort found frequent nappers had fewer fatal heart attacks 4, but it hasn't replicated, and long naps track worse outcomes that probably reflect an underlying illness 5.
Waking at 2am used to be normal. For most of Western history people slept in two bouts: bed around 21:00, up around 01:00 for an hour of quiet wake, then a second sleep until dawn 6. The ten-to-twenty-minute rule is the one everyone breaks. Stay under twenty and you wake from light sleep, sharp. Past it you drop into deep sleep, and an alarm mid-cycle leaves you groggier than no nap 910. Ninety minutes works because a full cycle ends in light sleep. It takes a week or two to settle in 11.
It does not let you sleep less. Adults still need seven to nine hours per day, however it's split 12.
The afternoon comes back. Week one is awkward: you can't drop off at 14:00, and when you do you wake fuzzy. Week two, falling asleep gets faster. By week three the 14:00-to-16:00 slump, the worst hour of most people's day, is gone.
The fine print โ when to skip it, and what people get wrong
"A longer nap is a better nap." Wrong direction. A forty-minute nap drops you into deep sleep and the alarm interrupts it; you wake worse. Stay under twenty or commit to ninety.
"Humans were meant to sleep in two bouts." Half true. Real in Europe, reproducible in the lab, but absent in tropical pre-industrial peoples 8. We split readily given long dark nights; we don't all need to.
The classic failure is the thirty-minute nap: alarm mid-deep-sleep, useless for forty minutes, and you write napping off 10.
The other is quietly compressing the core night, because the nap feels like it pays for the lost hours. It doesn't 12.
