Whey Protein
Whey is the cheapest, fastest way to hit a protein target most people miss by twenty to forty grams a day. The catch nobody mentions: protein builds muscle per-meal, not per-day. Your muscle has a switch that needs about 0.4 g per kilo in one sitting to flip, and a low-protein breakfast never clears it. A scoop in water fixes that meal in seconds. Get the arithmetic right and you hold muscle into your seventies for about a dollar a day.

Whey is powdered milk minus the cheese and most of the lactose. It carries more leucine per gram than almost any food, and leucine is what flips the muscle-building switch on. A 25 g scoop delivers about 2.7 g, one clean switch-flip for an adult.

The lean-mass case is among the best-evidenced in supplementation. A scoop a day on top of lifting adds about 0.30 kg of muscle per training cycle beyond the training itself, flattening once daily protein hits 1.62 g/kg 1. Total grams mattered more than source or timing 2.

The rest layers on top: faster recovery 3, more fat and waist lost on a diet 4, and a blood-sugar spike about 47% lower when a 20 g scoop precedes a carb meal 5.

The threshold you need climbs as you age. From about thirty, the same plate of chicken triggers a smaller build-signal every year 6, and by sixty the per-meal dose is nearly double a young adult's while most people eat less. The gap stays invisible for years, which is exactly why it works.

The scoop rescues the meals your food leaves thin; adding it to an already-adequate meal wastes it.

Buy plain concentrate, but buy it tested. Concentrate is the cheapest form and matches pricier isolate at the same dose, cheaper per gram than the chicken it replaces. The catch: a 2025 test of 160 powders found about 47% over California's lead limits, organic whey worst of all 9. Look for NSF Certified for Sport or Informed Sport, which test batches for metals.

The first month you feel nothing, then recovery shifts: the third hard session of the week stops arriving on legs the second one wrecked. By three months the working weight feels lighter; by a year the shoulders fill the shirt again. For the older reader the payoff is the absence of a slope: still up the stairs in one go at seventy-eight, while the friend who skimped reaches for the railing.

The fine print — when to skip it, and what people get wrong

The 20-g-per-meal cap scales with body size, closer to 38 g for a big lifter 7. The 30-minute post-workout window is really hours 1. "High protein wrecks kidneys" applies only if you already have kidney disease 10.

The common miss is swapping a protein-rich meal for a shake and netting fewer grams while feeling upgraded. A late "catch-up" shake can't undo a 12 g breakfast either; each meal's threshold has to be cleared as it passes.
