Heat pulls in two directions. It breaks down the watery vitamins C, folate, and thiamine, and it kills the enzyme broccoli needs to make sulforaphane. But it also ruptures tough cell walls, freeing carotenoid pigments that a raw vegetable barely releases. So the question is never raw versus cooked in the abstract. It is which effect dominates for the vegetable in front of you: watery vitamins and plant enzymes say raw, locked-up pigments say cook with fat.
Three numbers carry the whole case. Blood lycopene rises 2.5 times higher from tomato paste than from an equal dose of fresh tomato 1. Sulforaphane bioavailability is 37% of the dose from raw broccoli and 3.4% from cooked, about tenfold 2. Plasma beta-carotene runs three times higher on cooked carrots and spinach than raw 3. Raw-food purists eating 1.5 kg of plants a day still came up short on lycopene, because nobody was cooking tomatoes in oil 4.
Cook the ones whose colour you want in your blood; stay near raw for the crunchy green ones.

The fine print — when to skip it, and what people get wrong
"Cooking destroys nutrients" is only true for the watery vitamins and broccoli's enzyme; heat leaves minerals, fibre, and carotenoids intact, and tomato's antioxidant activity rises after simmering 7. Microwaving without standing water beats boiling, and canned tomato often carries more usable lycopene than a week-old fresh one.
The common traps: vegetables only as a cold salad, so intake plateaus; carotenoids served with no fat, so the pigment passes unabsorbed; and boiling then draining, which pours the vitamins away 8. A steamer basket and half a teaspoon of oil fix most of it.

Raw vs Cooked Vegetables
Trivial — the reader is already cooking vegetables; this is a vegetable-by-vegetable rule-of-thumb overlaid on existing kitchen behaviour. Steaming broccoli instead of boiling it, adding oil to roasted carrots, including a raw bell pepper at lunch — all sub-minute decisions.
Strong mechanistic and bioavailability evidence (Gärtner 1997 lycopene 2.5–3.8× from paste; Vermeulen 2008 sulforaphane 37% raw vs 3.4% cooked; Rock 1998 β-carotene ~3× from processed; Vallejo 2002 broccoli glucosinolate retention by method) replicated across labs. Hard-outcome RCTs comparing preparation methods do not exist; effect on mortality/disease is inferred via bioavailability proxies.
Long-term plasma carotenoid status — protective against UV-related photoaging in cohort data — is meaningfully higher with cooked-with-fat preparation; long-term raw-food adherents show low plasma lycopene despite 1.5–1.8 kg/d plant intake (Garcia et al. 2008). Real but modest aesthetic contribution over years, mediated through the same carotenoid + polyphenol channels that aging skin uses.
Cooked vegetables are markedly more digestible for IBS / SIBO / post-surgical / elderly guts (clinical-consensus level, no clean RCT). Method choice also drives day-to-day variety (more meal templates → higher total intake) and oxalate exposure in stone-prone subgroups. Real but small daily-feel improvement when method-matching is adopted.
Carotenoid-skin status (subtle warming of skin tone, the carotenodermia signal) responds to plasma β-carotene and lycopene, both 2–3× higher when carotenoid-rich vegetables are cooked with fat than eaten raw (Gärtner et al. 1997; Rock et al. 1998). Effect is consistent but small at typical intakes — needs both regular carotenoid-vegetable intake and the bioavailability lift to move skin tone visibly.
Categorical vegetable intake reduces all-cause mortality with dose-response up to ~800 g/d (Aune et al. 2017); preparation method rides on top as a modest optimisation. No RCT separates the contribution; mechanism (higher bioavailable carotenoids, preserved sulforaphane) is plausible but the marginal effect is at least an order of magnitude smaller than intake itself.
