The active ingredient is slow, not deep. At about six breaths a minute, one every ten seconds, your breath locks onto the heart's own blood-pressure waves and heart-rate variability, the wearable's "recovery" number, swings up four to tenfold 1, 2. Full breaths through the belly also nudge carbon dioxide back to where your nervous system was calibrated, instead of leaving you mildly over-breathing all day 3.
The mood result is the flagship. Five minutes a day of an exhale-heavy pattern beat mindfulness meditation for daily mood over a month 4. Eight weeks of paced sessions lowered cortisol and sharpened attention where controls didn't budge 5.
Blood pressure moves like medicine. Slow-breathing programmes in people with hypertension pool to about 7.7 mmHg systolic and 4 mmHg diastolic 6, by training the reflex that keeps pressure stable 7. The diaphragm is also part of the anti-reflux barrier: breathing after meals cut acid exposure from 11.8% to 5.2% 8. Effects are moderate and consistent; anyone selling "transformation" oversells 9.
The session trains the pattern. What changes you is catching yourself six times a day, at the keyboard, in the car, in a tense meeting, dropping the shoulders and switching back to belly-led.
The arc is quiet, not dramatic. Day one, within the session: your pulse drops noticeably and heart-rate variability swings up four to tenfold 2. Inside a week the spikes get shorter and sleep onset gets easier. By a month the mood floor lifts 4 and long-held neck and upper-back tension starts to release. By three months blood pressure has dropped measurably if it was high 6 and reflux flares less after meals 8. By a year the slow pattern is simply how you breathe.
The fine print — when to skip it, and what people get wrong
"Breathe deeply" is the wrong cue — it drives fast big chest breaths; slow beats deep even at the same volume 1. "Belly breathing" does not mean the chest freezes: the lower ribs should still flare sideways.
Nothing happened? Usually you breathed fast-and-full and flushed carbon dioxide, or did the session and chest-breathed the other 23 hours, or expected a caffeine-like buzz instead of a chronic tax quietly lifting.
