The blood-pressure case is the strong one. A daily beet-scale dose of nitrate drops resting systolic pressure about three to five points 1 2. In untreated hypertensive adults on a daily glass, it held near eight points across four weeks on 24-hour monitoring 3. Two points of usual systolic tracks about ten percent less stroke death across middle age, so a few points is not nothing 4.
The exercise effect is the second draw. A dose a few hours before submaximal work lowers the oxygen cost of the same pace by about five percent 5, and recreational cyclists ride a measured time trial two to three percent faster 6. It works because there's a spare route to nitric oxide, the body's own vasodilator, that kicks in most where the main one falters: low oxygen, a working muscle, a stiff artery 7.
Any of these hits the working dose of 300 to 500 mg of nitrate a day 8. Pick the one you'll actually keep up.
Pink urine for a day is beeturia, a harmless pigment in about one in eight people.
What you'll notice. If you own a home cuff, the morning reading drifts a few points lower within days; without one, the change is silent 9. A hard workout two hours after a dose feels marginally easier at the same heart rate. Over a year, training gains compound on the efficiency bump, and if your pressure was borderline, the next visit leans toward "keep watching" instead of "start a pill" 3. The 18-year cohort puts the top vegetable-nitrate quintile at about 17% lower cardiovascular death than the bottom — the pattern the daily serving anchors, not the beet alone 10.
The fine print — when to skip it, and what people get wrong
Mouthwash. Twice-daily antibacterial rinse cuts the nitrite rise about 85% 11 and pushes hypertensives' pressure back up 12. A pre-dentist rinse is fine; the daily habit isn't.
Single dose, elite, or all-out. One shot in an untrained person often shows nothing; daily dosing reads more reliably 8. Near-elite athletes see little 13, and the effect suits steady endurance over a maximal sprint.
Not the cured-meat cancer. Vegetables carry ascorbate and polyphenols that block that reaction, and high vegetable-nitrate eaters die of cardiovascular disease less, not more 14.
Not the supplement. Aisle "nitric oxide" pills are mostly L-arginine, a thinner-backed pathway; the molecule in beets is also in arugula and spinach 15.

Beets and Dietary Nitrate
Whole beets are ~$0.50/serving; concentrated shots ~$1.50–$2.50 each. Daily-shot habit is the upper bound at ~$500–700/year; whole-food version stays under $200/year.
Daily prep/consumption, staining, beeturia, and the mouthwash-avoidance co-protocol amount to a minor sustained lifestyle shift — not demanding, not zero.
Two independent BP meta-analyses (Siervo 2013, Bahadoran 2017), a phase-2 RCT in hypertensives (Kapil 2015), a mapped dose-response for the ergogenic effect (Wylie 2013), and a long mechanistic chain through the enterosalivary nitrate-nitrite-NO pathway (Lundberg, Weitzberg & Gladwin 2008). No mortality RCT — that ceiling is why this is 4, not 5.
Pooled meta-analyses show ~−3 to −5 mmHg systolic BP across mixed populations; ~−7 mmHg sustained in untreated hypertensives at four weeks (Kapil et al. 2015), with preserved endothelial function and lower submaximal exertion within weeks.
Replicated ~5% reduction in O2 cost of submaximal exercise and 2–3% time-trial improvement at recreationally-trained level (Bailey 2009, Lansley 2011, Wylie 2013) — felt as lower perceived exertion at familiar paces, not as a stimulant.
No mortality RCT exists; benefit is inferred from BP-to-mortality transitivity (Lewington 2002) and the Liu 2021 18-year cohort, where the highest quintile of vegetable nitrate intake had HR ~0.83 for cardiovascular mortality. Real but a small additive contribution, not a dominant lifespan lever.
Indirect via long-term endothelial health and skin microvascular perfusion; not a primary aesthetic case.
Acute prefrontal cerebral blood flow increases on arterial spin-labelling MRI (Presley 2011, Wightman 2015); cognitive-task translation is inconsistent and the signal is modest in healthy adults.
